How to perform

  1. Stand with your feet shoulder-width apart and step on the middle of the band, holding an end in each hand with palms facing up.
  2. Anchor your elbows to your sides and keep your chest tall.
  3. Exhale and curl one arm up toward your shoulder, squeezing the biceps hard at the top.
  4. Lower that arm slowly under control, then curl the other arm up in the same way.
  5. Keep alternating arms for the desired number of reps, moving smoothly from one side to the other.
  6. Hold the anchor foot steady throughout so the band stays under tension.

Muscles worked

The band alternating biceps curl builds the biceps one arm at a time, with the forearms gripping the band and helping to flex the elbow on each side.

Make it easier

Use a lighter band and perform the curl seated so the band is easier to hold at the bottom. You can also anchor the band under your foot closer to your body to reduce starting tension.

Make it harder

Use a stronger band, slow the lowering phase to three seconds per rep, or pause for two seconds at peak contraction. Curling both arms together with a single thick band also raises the load.

Common mistakes

Mistake: Lifting your elbow or shoulder as you curl. Fix: keep the upper arm glued to your side and move only the forearm. Mistake: Letting the band snap back quickly on the negative. Fix: control the return for two to three seconds on every rep. Mistake: Using momentum and rocking your torso. Fix: brace your core, stand still, and let the biceps do all the work. Mistake: Holding the band with a loose or uneven grip. Fix: grip both ends firmly at equal length so the band stays balanced.

FAQ

What type of band works best for biceps curls?

A flat loop band or a handled resistance band with medium tension works well. The band should let you finish 8–15 reps per arm with clean form and steady resistance.

Is alternating one arm at a time better than curling both together?

Alternating lets you focus on each side, correct imbalances, and keeps tension on the working arm without a rest. Both styles are effective — pick whichever feels smooth.
