How to do band concentration curls with proper form to isolate your biceps

How to perform

Sit on a bench or chair with your feet wide and flat on the floor, and anchor one end of the band under the foot on the working side. Hold the other end of the band in the hand of the same side and lean forward slightly, resting your elbow on the inside of your thigh just above the knee. Start with your arm fully extended and your palm facing up, letting the band stretch your arm toward the floor. Exhale as you curl your hand toward your shoulder while keeping your upper arm pressed firmly against the thigh. Squeeze the biceps at the top, then inhale and lower slowly until the elbow is straight again. Finish all repetitions on one side before switching to the other arm.

The concentration curl is a strict isolation movement for the biceps: locking the elbow against the thigh removes any chance of swinging, so the biceps brachii does the entire lift. The forearms stabilize the grip on the band through every rep.

Make it easier

Choose a light band with low tension and keep the movement slow. If the position feels unstable, sit with your feet closer together and lean in slightly less.

Make it harder

Move to a stronger band, pause for two seconds at the top, or take four seconds to lower the arm. You can also add a set of partial reps at the top of the range for an extra pump.

Common mistakes

Mistake: Lifting the elbow off the thigh to gain momentum. Fix: Keep the upper arm pinned to the thigh from start to finish.

Mistake: Rocking the torso back and forth on every rep. Fix: Set the trunk in place, brace it, and move only the forearm.

Mistake: Cutting the bottom of the rep short. Fix: Fully extend the elbow at the bottom to keep tension on the biceps across the whole range.

Why is the concentration curl good for biceps growth?

Bracing the elbow against the thigh locks out any momentum, so the biceps have to do all the work. That strict isolation makes it a favorite for building the biceps peak.

How heavy should the band be for concentration curls?

Use a tension that allows 10–15 slow, controlled reps. If you have to rock back and forth to finish the set, the band is too strong.
