How to perform

  1. Lie flat on a bench with your feet flat on the floor, your upper back and glutes pressed into the bench, and a slight arch in your lower back.
  2. Grip the bar with an overhand hold slightly wider than shoulder width, then unrack it so it sits directly above your chest with your arms extended.
  3. Take a breath and lower the bar under control until it touches your chest, keeping your elbows tucked at roughly 45 degrees.
  4. Exhale and drive through your feet as you press the bar back up, extending your arms without letting your hips lift off the bench.
  5. Pause briefly at the top, reset your breathing, and repeat for the desired number of reps.

Muscles worked

The barbell bench press is a compound horizontal push that trains the chest as the main mover, with the triceps and front shoulders sharing the load. Flaring the elbows wide shifts work onto the chest, while tucking them moves more tension to the triceps.

Make it easier

Start with dumbbell presses or push-ups to build pressing strength, or use a Smith machine where the bar path is fixed. Reduce the load and use a spotter, and only add weight once every rep is smooth and full range.

Make it harder

Load the bar heavier, pause for 2–3 seconds on the chest before pressing, or slow the lowering phase to a 3–4 second count. A closer grip shifts more work to the triceps, while a slight incline turns the lift into an upper chest exercise.

Common mistakes

Mistake: Flaring the elbows out to 90 degrees. Fix: tuck your elbows to about 45 degrees to protect the shoulders and press more efficiently. Mistake: Bouncing the bar off the chest. Fix: lower under control, touch lightly, and press without momentum. Mistake: Lifting the hips off the bench to drive the bar. Fix: keep your glutes in contact and push through your feet to stay stable. Mistake: Grip too narrow or too wide. Fix: use a grip that places your forearms vertical at the bottom of the press.

FAQ

How many sets and reps should I do for the barbell bench press?

For strength, do 3–5 sets of 3–6 reps with heavy loads and 3–5 minutes of rest. For muscle growth, aim for 3–5 sets of 6–12 reps with 60–90 seconds of rest, choosing a weight that leaves one or two reps in reserve on your hardest set.

Should the barbell touch my chest on every rep?

Yes, lower the bar until it lightly touches your chest so every rep covers the full range of motion. Keep your elbows tucked at about 45 degrees, keep your feet planted, and do not bounce the bar off your sternum.
